You used to read whole books. Now your phone wins mid paragraph.

You sit down to focus and surface twenty minutes later inside an app you don't remember opening. You read the same page three times and keep none of it. You've tried deleting the apps, and watched the reach simply move to something else: the news, the email, the fridge.

Every week this continues, the bill is the same. Evenings that vanish without a trace. Work that takes twice as long as it should. The quiet suspicion that your mind is no longer entirely yours. The popular story says your brain has been rewired, your dopamine hijacked, and the cure is a dramatic detox weekend. It's a satisfying story, and it's mostly wrong, which is exactly the part that keeps you stuck.

What you actually have is smaller and far more fixable: two problems wearing one face. A habit loop (mild discomfort, reach, relief, repeat) and a worn-down skill (holding attention on one thing and returning to it after it drifts). Both are learnable, bounded problems. The fixes are different, and neither is a purge.

This guide treats the two problems separately, because they are separate.

The Attention Primer first strips away what got sold to you and keeps only what the science supports. Then it hands you the two things that actually work: a seven-day reset that interrupts the loop, one lever per day, and a twelve-minute daily practice that rebuilds the muscle. Unglamorous on purpose, and built to hold, which the dramatic weekend never did.

What's inside

  1. What the evidence actually supports. Attention residue (Sophie Leroy's studies), the measurable cost of task-switching, and what's oversold. After this chapter you'll know why you start a task with your head still half in the last one.
  2. The dopamine-detox debunk. Why you can't detox a molecule your brain continuously manufactures, and the useful behavioral kernel buried inside the fake chemistry.
  3. Willpower isn't a tank either. The 23-lab replication that undercut the ego-depletion model, and why this plan relies on environment and practice instead of trying harder.
  4. The seven-day reset. Friction layer, bedside ban, morning protocol, boredom tolerance, replace-don't-delete, notifications audit, choose the rule. It starts with the only lever that works without willpower.
  5. The twelve-minute focus rebuild. The 3 + 6 + 3 practice: settle, single target, integrate. The drift-and-return is the training, and daily twelve beats heroic two hundred and forty.
  6. The week-by-week map. What to expect as you go, and the single most common way the practice fails after day 21, so it doesn't fail that way for you.
  7. When it's more than attention. Lifelong patterns, mood, and where a doctor or psychologist fits.

Who this is for

  • Anyone who used to read a book a week and now watches evenings leave the building.
  • People who've tried detox weekends or deleting apps and were scrolling again by Wednesday.
  • Anyone who wants a plan built on changed conditions and daily reps, not white-knuckling.

Who this is not for

  • If your attention difficulties have been present your whole life, across school, jobs, and relationships, that's a different picture, worth a conversation with a doctor or psychologist about adult ADHD. A reset won't address a lifelong pattern, and the guide says so plainly.
  • If the focus trouble arrived alongside low mood, persistent anxiety, or exhaustion, attention is often the symptom rather than the root. Treating the root is the move.

Grounded in research, not hype

The load-bearing claims are named in the guide: Sophie Leroy's work on attention residue, decades of task-switching research, the choice-architecture idea associated with Thaler and Sunstein, and the 2016 multi-lab replication on ego depletion. Where the popular story is oversold, the detox, the "fried brain", the guide says so directly rather than repeating it.

One more thing worth saying plainly: the loop doesn't pause while you decide. Every reach is another rep of training for the reach, and every day without practice is a day the skill doesn't get. Twelve minutes is a small stake. Tonight is a fine time to place it.

FAQ

Isn't this just a dopamine detox with a different name?
No, it's built on the opposite premise. A detox is a purge, and you can't purge your way back into a skill. This is one week of changing the conditions that feed the loop, then a daily practice that rebuilds the capacity to focus.

Do I have to delete social media or give up my phone?
No. Day 5 of the reset is literally "Replace, don't delete". Plans that depend on the reach never happening fail by Wednesday. You'll add friction, cut the interruptions aimed at you, and give the reach a better target.

What if my attention problems aren't new?
If they've been there your whole life, not "since I got a smartphone," the guide is honest that this may be an adult ADHD conversation for a doctor or psychologist. A reset won't address a lifelong neurodevelopmental pattern, and the right help is genuinely effective.
